Starting safely as a beginner
How to begin exercising without overdoing it: warm-ups, gradual progress and warning signs.
Sources reviewed October 19, 2026
What you'll learn
- Warm up and cool down
- Increase activity gradually
- Recognize warning signs that mean stop
Warm up, then cool down
Spend 5โ10 minutes moving gently before your main activity โ easy walking, arm circles, marching in place โ and a few minutes slowing down afterward.
Go slow, then build
Increase one thing at a time โ minutes, days or intensity โ and give your body a week or two to adapt before the next step. Soreness a day or two after a new activity is common; sharp pain is not.
Stop and get help ifโฆ
Stop and seek medical advice if you have chest pain or pressure, severe shortness of breath, fainting or dizziness, or pain that does not go away. Call 911 for chest pain that may be a heart attack.
Heat, water and clothing
Drink water, avoid the hottest part of the day in summer, and wear comfortable shoes. Fasting periods may be a good time for lighter activity; ask your doctor if you have a medical condition.
Make it a habit
Pick a fixed time, a route or a friend to walk with. Tracking minutes on a calendar is enough โ no app or device is required.
Caution: Not a personal exercise prescription. Children, pregnant people and anyone with a chronic illness or injury should follow advice from their health professional.
